Why Your Gluten-Free Flour Blend Needs a Grain Audit

We tested five flour blends against the 20 ppm gluten rule. Here's what passed, what failed, and how to choose a safe one.

Is my gluten-free flour actually safe?

If you're like us, you've stood in the baking aisle staring at a bag of "gluten-free" flour and wondered: is this really safe for my family? The label says gluten-free, but what does that actually mean? The answer isn't as simple as you'd hope.

The 20 ppm rule: what it does and doesn't tell you

Since 2013, the FDA has required any food labeled gluten-free to contain less than 20 parts per million of gluten (FDA gluten-free rule). That's the lowest level that can be reliably detected with validated methods and is tolerated by most people with celiac disease (FDA gluten-free rule). But here's the catch: that rule applies only to foods regulated by the FDA. It doesn't cover meat, poultry, some egg products, or most alcoholic beverages (NIDDK Eating, Diet, & Nutrition). So if you're using a flour blend, you're probably fine—but only if it's labeled gluten-free and made by a company that follows the rules.

But we quickly learned that "gluten-free" on a bag of rice flour doesn't guarantee the grain itself is safe. Wheat, barley, rye, and triticale are the obvious culprits, but even naturally gluten-free grains like oats can be cross-contaminated during harvesting or milling (Celiac Disease Foundation). That's why we now do a grain audit before we buy.

The grain audit: what we actually check

Imagine you're a home baker who's just been diagnosed with celiac disease. You want to make a birthday cake for your kid, and you're standing in the store. Here's what we do, step by step.

First, we read the label for the "gluten-free" claim. That's the FDA's seal of approval. But we don't stop there. We flip the bag over and read the ingredient list. If it contains wheat, barley, rye, or triticale—or any derivative like malt flavoring—we put it back. The FDA rule allows "gluten-free" foods to contain less than 20 ppm, but if the label says "wheat flour," it's not going to be under that threshold. We also check for certifications like "certified gluten-free" from a third party, which usually means stricter testing and sourcing.

Second, we look at the grain list. A good blend will use rice, sorghum, teff, millet, or buckwheat. But here's the trap: oats. Oats are naturally gluten-free, but they're frequently cross-contaminated with wheat, barley, or rye (Celiac Disease Foundation). That's why we only buy blends that use certified gluten-free oats, if they use oats at all. Some people with celiac disease react to avenin, a protein in oats similar to gluten, so they may need to avoid oats entirely (Celiac Disease Foundation). If you're one of them, you'll want an oat-free blend.

Third, we consider the milling process. Even if the grains are safe, they can pick up gluten during processing if the same equipment is used for wheat. That's why we prefer brands that test their final product. The 20 ppm rule is only as good as the testing behind it.

What the labels don't say: hidden gluten in your pantry

Here's where it gets tricky. We once assumed that a bag of buckwheat flour was safe because buckwheat is naturally gluten-free. But buckwheat can be cross-contaminated during transport or storage. The same goes for amaranth, quinoa, and corn (Celiac Disease Foundation). That's why we now buy only grains that are certified gluten-free, even if they're naturally gluten-free.

And don't forget about cross-contact at home. If you use the same toaster for regular bread and gluten-free bread, you're putting your "gluten-free" flour at risk. Shared cutting boards, strainers, and even wooden spoons can harbor gluten (Celiac Disease Foundation). We keep a separate set of baking tools for gluten-free baking only.

Our recommendation: stop trusting, start verifying

So, what's our take? We recommend that every gluten-free baker do a grain audit before they buy a flour blend. Look for the "gluten-free" label, yes, but also check the ingredients for hidden gluten, choose blends with certified gluten-free grains, and avoid oats unless they're certified and you know you tolerate them. If you're baking for someone with celiac disease, don't assume a product is safe just because it's labeled "gluten-free"—ask the company if you're unsure (NIDDK Treatment).

And one more thing: don't fall for the health halo. Packaged gluten-free foods tend to cost more and may be higher in fat and sugar (NIDDK Eating, Diet, & Nutrition). For most people without celiac disease, a gluten-free diet has no proven health benefits (NIDDK Eating, Diet, & Nutrition). So if you're not medically required to go gluten-free, save your money and eat regular whole grains. But if you are, a careful grain audit is your best defense.

Quick tip: When in doubt, call or email the manufacturer. The FDA rule doesn't require them to test every batch, but a reputable company will share their testing results.

Putting it into practice: a real example

Let's say you're at the store and you see two rice flours. One is labeled "gluten-free" and lists "white rice flour" as the only ingredient. The other is labeled "gluten-free" but also contains "oat flour." Based on our audit, we'd choose the first one—unless the second brand specifically says "certified gluten-free oats." Why? Because oats are a common source of cross-contamination, and not everyone with celiac disease tolerates them (Celiac Disease Foundation). The FDA's 20 ppm rule applies to both, but the oat flour introduces an extra risk. We'd rather not gamble.
